Protein gets all the attention, but fiber is the nutrient most of us are actually missing. Most American adults get about 15 grams a day, while the recommendation is 25 to 38 grams.

Eating more of it doesn’t mean choking down bran cereal. These high-fiber recipes lean on oats, chia seeds, beans, lentils and whole grains, with something for every meal of the day (yes, including brownies).

Why Fiber Matters

Fiber keeps you full, supports steady blood sugar, feeds the good bacteria in your gut and keeps digestion moving. It’s also one of the things people in the Blue Zones eat plenty of, mostly from beans and whole grains.

Easy Ways to Eat More Fiber

Start your day with it. Overnight oats, chia pudding or a fiber-rich smoothie can give you 10 grams or more before 9 a.m.

Add beans to everything. Toss chickpeas into salads, stir lentils into soup, or keep a batch of black beans in the fridge.

Go slowly and drink water. If you’re used to a low-fiber diet, add it gradually over a week or two and drink plenty of water so your body can adjust.

Steel-Cut Oats (Creamy, Hearty & Customizable)

This creamy Steel-Cut Oats recipe is a healthy, make-ahead breakfast that’s endlessly customizable and naturally high in fiber. FAQs About High-Fiber Recipes

What foods are highest in fiber?

Beans and lentils, chia seeds, flaxseeds, psyllium husk, oats, raspberries, pears, avocado, whole grains like quinoa and barley, and vegetables like broccoli and Brussels sprouts.

How much fiber should I eat per day?

The general recommendation is about 25 grams a day for women and 38 grams for men. Most people get far less, so even adding one high-fiber meal a day makes a difference.

What is an easy high-fiber breakfast?

Overnight oats with chia seeds is my favorite. My Purple High-Fiber Breakfast Smoothie has about 15 grams of fiber in one glass.

Can you eat too much fiber?

Adding a lot very quickly can cause bloating and gas. Increase slowly and drink more water, and your body will adjust.

If you want one easy change, make a jar of overnight oats tonight and stir in a tablespoon of chia seeds. That one swap adds about 10 grams of fiber to your day.
